How to do Staff Pose

Read all of it before starting, and read the cautions further down before starting at all.

  1. Sit with both legs straight out in front, feet hip-width apart or together.

  2. Roll the flesh of the buttocks out sideways so you are sitting directly on the sitting bones.

  3. Sit on a folded blanket if the low back rounds the moment the legs straighten.

  4. Flex the feet, press the backs of the thighs down, and firm the quadriceps.

  5. Place the hands beside the hips, lengthen the spine upwards, and hold.

Hold: 30–60 seconds. Keep the breath moving throughout — if you are holding it, the pose is too much for today.

What Staff Pose does

Described mechanically — what the movement does to muscle and joint. Not a list of conditions it treats, because a pose does not treat conditions.

  • Trains the quadriceps to hold the knees straight while the hips are at ninety degrees.
  • Loads the spinal erectors to keep the trunk vertical with no leg support behind.
  • Establishes the pelvic position every seated forward bend is built from.

Who should skip Staff Pose, or change it

  • Hamstring strain, which straight legs load immediately — bend the knees slightly.
  • Low back injury: sit on a higher folded blanket or against a wall.
  • Wrist pain if pressing hard into the hands beside the hips.
  • Sacroiliac pain, where a very upright seated position can be aggravating.

Common mistakes in Staff Pose

What tends to go wrong, and the specific correction — not "engage your core".

  2. The pose is matched to the nearest style of practice in the 2024 Adult Compendium of Physical Activities. Staff Pose sits at code 02150, yoga, Hatha, 2.5 MET.
  3. That MET value is put through the standard ACSM relationship for a stated reference adult of 70 kg.
  4. The result is the cost of a practice of that kind for as long as you practise — not the cost of holding this one shape.
  5. Scale it to yourself: the relationship is linear in body mass, so multiply by your own weight in kilograms and divide by 70.

Holding one pose for a minute is a rounding error either way.
